Tr\u010danje na duge staze, s korijenima u staroj Gr\u010dkoj, razvilo se u globalni fenomen koji ne samo da fizi\u010dki izaziva sporta\u0161e, ve\u0107 simbolizira ljudsku izdr\u017eljivost, ustrajnost i snagu volje. Ovaj povijesni doga\u0111aj brzo je postao simbol nade i zajedni\u0161tva, okupljaju\u0107i trka\u010de iz razli\u010ditih sredina kako bi proslavili ljubav prema sportu i testirali svoju izdr\u017eljivost. Tijekom godina, maraton je pro\u0161irio svoj doseg, privla\u010de\u0107i tisu\u0107e sudionika iz cijeloga svijeta, od elitnih sporta\u0161a do amaterskih trka\u010da koji \u017eele pomaknuti svoje granice. Uz prekrasne ulice i znamenitosti Zagreba kao kulisu, maraton pru\u017ea jedinstvenu priliku trka\u010dima da urone u kulturu grada dok jure prema svom osobnom najboljem rezultatu. Zapo\u010dnite s dionicama od 10-12 km i postepeno pove\u0107avajte duljinu svakih tjedan dana, ciljaju\u0107i na 32-35 km tri tjedna prije maratona.<\/p>\n<p><strong><span style=\"color: #808080\">Tempo tr\u010danja:<\/span><\/strong> Ovo su kra\u0107e dionice koje se tr\u010de br\u017eim tempom od va\u0161eg ciljanog tempa na maratonu. Tempo tr\u010danja pove\u0107avaju va\u0161 laktatni prag, \u010dine\u0107i va\u0161e tijelo u\u010dinkovitijim u uklanjanju mlije\u010dne kiseline, \u0161to vam omogu\u0107uje da dulje tr\u010dite br\u017eim tempom. Ciljajte na 8-10 km u tempu, jednom do dva puta tjedno.<\/p>\n<p><strong><span style=\"color: #808080\">Intervalni trening:<\/span><\/strong> Uklju\u010divanje ove vrste treninga pobolj\u0161ava va\u0161 ukupni tempo i ja\u010da kardiovaskularni sustav. Tr\u010dite kratke intervale od 400 m do 1600 m s visokim intenzitetom, nakon \u010dega slijedi kratki period oporavka. Ponovite ovo 4-8 puta, ovisno o va\u0161oj razini forme.<\/p>\n<p><strong><span style=\"color: #808080\">Trening na uzbrdici:<\/span><\/strong> Tr\u010danje uzbrdo ja\u010da mi\u0161i\u0107e nogu, pobolj\u0161ava tehniku tr\u010danja i pove\u0107ava kapacitet plu\u0107a. Staza Zagreba\u010dkog maratona uklju\u010duje neke uspone, stoga \u0107e vam trening na uzbrdici pomo\u0107i da se pripremite za te izazove. Uklju\u010dite ponavljanja na uzbrdici jednom tjedno u svoj plan.<\/p>\n<p><strong><span style=\"color: #808080\">Lagane dionice za oporavak:<\/span><\/strong> Ovo su sporije dionice (oko 60-70% va\u0161eg maksimalnog napora) koje poma\u017eu u oporavku nakon intenzivnih treninga, a pritom doprinose tjednoj kilometra\u017ei. Ja\u010da mi\u0161i\u0107e, pobolj\u0161ava tehniku tr\u010danja i smanjuje rizik od ozljeda. Ciljajte na dva treninga snage tjedno, s fokusom na snagu trupa, mi\u0161i\u0107e nogu i ravnote\u017eu. Obratite pozornost na u\u010dinkovite vje\u017ebe snage. \u010cu\u010dnjevi ja\u010daju kvadricepse, gluteuse i stra\u017enju lo\u017eu, klju\u010dne mi\u0161i\u0107e za tr\u010danje. Izvodite 3 serije po 12-15 ponavljanja. Iskoraci ciljaju na mi\u0161i\u0107e nogu i istovremeno anga\u017eiraju trup. Izvodite 3 serije po 10 ponavljanja na svakoj nozi.<\/p>\n<p>Nikako ne preska\u010dite plank jer je izgradnja stabilnosti trupa va\u017ena za odr\u017eavanje pravilnog dr\u017eanja i ravnote\u017ee dok tr\u010dite. Dr\u017eite plank 30-60 sekundi i ponovite 3 puta. Mrtvo dizanje ja\u010da sve mi\u0161i\u0107e stra\u017enjeg dijela tijela (gluteusi, stra\u017enja lo\u017ea i donji dio le\u0111a), \u010dime se smanjuje rizik od ozljeda. Izvodite 3 serije po 10-12 ponavljanja. Prije i poslije dugih dionica, fokusirajte se na slo\u017eene ugljikohidrate poput cjelovitih \u017eitarica, zobi, batata i sme\u0111e ri\u017ee kako biste napunili zalihe glikogena.<\/p>\n<p><strong><span style=\"color: #808080\">Proteini:<\/span><\/strong> Poma\u017eu u obnovi i oporavku mi\u0161i\u0107a pa obratite pozornost na dovoljan unos nemasnih izvora proteina poput piletine, ribe, tofua, grahorica i jaja. Unos proteina nakon tr\u010danja va\u017ean je za obnovu mi\u0161i\u0107nih vlakana i smanjenje upale.<\/p>\n<p><strong><span style=\"color: #808080\">Zdrave masti:<\/span><\/strong> Masti pru\u017eaju dugotrajnu energiju i podr\u017eavaju op\u0107e zdravlje. Uklju\u010dite avokado, ora\u0161aste plodove, sjemenke i maslinovo ulje u svoju prehranu.<\/p>\n<p><strong><span style=\"color: #808080\">Hidratacija:<\/span><\/strong> Odr\u017eavanje hidratacije klju\u010dno je tijekom treninga za maraton. Pijte vodu tijekom dana i razmislite o napitcima s elektrolitima tijekom dugih dionica kako biste nadomjestili izgubljene minerale poput natrija i kalija.<\/p>\n<p><strong><span style=\"color: #808080\">Punjenje ugljikohidratima:<\/span><\/strong> U danima koji prethode maratonu, pove\u0107ajte unos ugljikohidrata kako biste osigurali da su va\u0161i mi\u0161i\u0107i u potpunosti napunjeni glikogenom. Va\u0161em tijelu treba vremena da se oporavi i prilagodi stresu uzrokovanom treniranjem za maraton, stoga je va\u017eno prona\u0107i pravu ravnote\u017eu izme\u0111u tr\u010danja i odmora. Ve\u0107ina trka\u010da trenira 4-5 puta tjedno, s mje\u0161avinom dugih dionica, tempo tr\u010danja i oporavka. Osigurajte si barem jedan ili dva dana odmora kako biste izbjegli pretreniranost. Kvalitetan san klju\u010dan je za oporavak. Poku\u0161ajte spavati barem 7-9 sati svake no\u0107i kako bi se va\u0161i mi\u0161i\u0107i oporavili, a tijelo napunilo energijom. Nakon intenzivnih treninga, koristite tehnike poput foam rollinga, istezanja i masa\u017ee kako biste smanjili napetost i bol u mi\u0161i\u0107ima. Neprikladne tenisice mogu dovesti do \u017euljeva i ozljeda. Nosite <span style=\"color: #0000ff\"><a style=\"color: #0000ff\" href=\"https:\/\/www.intersport.hr\/sportovi\/trcanje\/odjeca\">odje\u0107u<\/a> <\/span>od materijala koji odvodi vlagu kako biste sprije\u010dili iritacije ko\u017ee. Tijekom dugih dionica, poku\u0161ajte simulirati uvjete na dan utrke.
